A Simple Two-Week Walking Plan for Beginners
Start with walks short enough to fit your current ability and schedule. This two-week example builds a routine gently and lets you repeat a week whenever you need more time.
Find your starting point
Choose a level, familiar route and comfortable shoes. The minutes below include an easy start and finish. If five minutes is currently too much, start with one or two minutes and build from there. Bring water as appropriate for the weather and route.
Week one: get familiar
- Monday: 5 minutes at an easy pace.
- Tuesday: rest or your usual comfortable daily movement.
- Wednesday: 5 minutes at an easy pace.
- Thursday: rest.
- Friday: 7 minutes if the earlier walks felt comfortable; otherwise repeat 5.
- Saturday: optional 5-minute easy walk.
- Sunday: rest and review how you felt.
Week two: add a little time
- Monday: 7 minutes.
- Tuesday: rest or gentle mobility.
- Wednesday: 8–10 minutes if comfortable.
- Thursday: rest.
- Friday: 8–10 minutes.
- Saturday: optional 5–7-minute easy walk.
- Sunday: rest. Repeat this week before adding more time if needed.
Pace comes after consistency
Begin at a pace that allows comfortable conversation. Later, moderate-intensity walking generally means you can talk but not sing. The general adult guideline is at least 150 minutes of moderate aerobic activity each week, alongside strength work on two days. This starter plan is deliberately below that target; short amounts still count.
Adjust to real life
Indoor corridors or a safe, uncluttered room can work in poor weather. Add time only when your current walks feel manageable. Stop for chest pain, faintness or unusual breathlessness; severe or persistent symptoms need urgent medical attention. If a condition affects your exercise tolerance, ask for a suitable starting plan.
