This short sequence combines supported floor movements with a standing option and takes about eight minutes.

Choose a comfortable setup

Use a mat and a small towel for head support if helpful. Start with one minute of easy walking. If you have had hip surgery, follow your rehabilitation restrictions instead of using a generic routine. Skip any movement that produces pinching, sharp pain or catching.

Explore three easy movements

Heel slides: 2 minutes. Lie on your back with knees bent and feet flat. Slowly slide one heel forward along the floor, then draw it back. Alternate sides for four to six repetitions each, resting between them. Keep the movement smaller if your lower back shifts or discomfort appears.

Supported knee toward chest: 2 minutes. Keep one foot on the floor. Bring the other bent leg a little closer to the body, holding behind the thigh rather than pulling hard on the knee. Pause for one or two ordinary breaths, release and switch sides. Repeat a few times without trying to touch the chest.

Supported standing side steps: 2 minutes. Get up slowly and stand facing a fixed counter. Take a small step sideways, then bring the other foot toward it. Take two or three steps each direction where space allows, keeping support nearby and avoiding crossed feet. Pause often.

Finish with one easy minute

Walk slowly around the room or sit and let the legs relax. Notice whether you moved comfortably rather than comparing how far you stretched. A chair-based session of gentle marching and small foot movements can replace floor work when needed.

Avoid common shortcuts

Bouncing, pulling strongly on a joint or stretching through pain does not make a routine more effective. Repeat an easy range before making it larger. If stiffness or pain interferes with walking or daily tasks, get assessed rather than assuming you simply need more stretching.

Further reading

NHS: Strength and flexibility

Hip mobility means exploring comfortable movement, not forcing a deeper stretch.
